How training paces are calculated

Your reference result is converted into an equivalent 5 km pace, and each zone is derived from it: easy running is clearly slower, threshold sits close to the pace you could hold for an hour, and interval work is around 3-5 km race pace.

Reps and recoveries

The rep table gives target times for classic distances at interval, repetition and threshold pace. Recoveries are a starting point: short reps get generous rest so you can hold the pace, longer VO2max reps use shorter recoveries to keep the aerobic stimulus.

Adjusting the zones

Zones assume a recent, honest race result. If your reference is older, or run in heat or at altitude, treat the paces as slightly optimistic and start each session at the slower end of the range.

FAQ

What pace should I run my intervals at?
VO2max intervals are usually run close to your 3-5 km race pace, with the rep table giving exact target times per distance.
How slow should easy runs be?
Easy running is typically 25-45% slower per kilometre than 5 km race pace. If you cannot hold a conversation, it is too fast.
How much recovery between reps?
For short reps, allow roughly one and a half times the rep duration. For longer VO2max reps, keep recovery to about three quarters of the rep time.
